Working From Home With a Sore Back: 7 Desk Changes That Help
23 Oct 2026 · 4 min read · By the ChelseaGREEN team

Quick answer: Lower back ache when working from home usually comes from three things: a seat with no lower back support, a screen that is too low, and sitting still for too long. Support the curve of your lower back, raise your screen to eye level, keep your feet flat, and change position at least every 30 minutes. If pain is severe, spreads down a leg, or lasts more than a few weeks, see a doctor or physiotherapist.
Offices are usually furnished with adjustable chairs and proper desks. Homes are not. A few weeks of working from the sofa, the bed or a dining chair is often enough to make the lower back complain. These seven changes fix the most common causes.
1. Support the curve of your lower back
Your lower back curves gently inwards. When a seat does not support that curve, you slump, the curve flattens and the muscles work all day to hold you up. A chair with adjustable lumbar support fills the curve at belt height. On a chair without it, a lumbar back support does the same job and also works in the car.
2. Stop working from the sofa and the bed
Sofas and beds let you sink, round your back and look down at a laptop on your knees. It feels comfortable for twenty minutes and stiff for the rest of the day. Keep them for breaks.
3. Sit on a chair that adjusts to you
An ergonomic chair adjusts in seat height, seat depth, lumbar support, backrest tilt and armrests. Those five adjustments let you sit with your feet flat, your back supported and your shoulders relaxed. A tilting backrest also lets you lean back and move, which the lower back needs.
4. Raise your screen
A low screen pulls your head and upper body forward, and the lower back follows. Raise the screen so its top is at or just below eye level, with a monitor arm or a laptop stand and a separate keyboard.
5. Keep your feet flat
Dangling feet or feet tucked under the chair tilt the pelvis and strain the lower back. Lower the chair until your feet are flat, or use a footrest if your desk is too high.
6. Sit actively, not still
A seat cushion with an active surface encourages small movements while you sit, which keeps the core and back muscles working gently instead of locking up.
7. Change position every 30 minutes
The best posture is your next one. Stand for calls, walk to refill your water, and stretch. A sit-stand desk makes switching easy. Read how long to stand at a standing desk.
When to see a doctor
Desk changes help with everyday aches and stiffness. They are not a treatment for injury or illness. See a doctor or physiotherapist if your back pain:
- is severe, or came on after a fall or injury
- spreads down one or both legs, or comes with numbness or tingling
- has not improved after a few weeks
- comes with fever, weight loss, or problems with bladder or bowel control (get help urgently)

Frequently asked questions
Why does my back hurt when I work from home but not in the office?
Usually because home seating does not support your lower back and home screens are lower. Office chairs and desks are normally adjustable; dining chairs, sofas and laptops are not.
Is a lumbar support cushion enough, or do I need a new chair?
A lumbar support is a good, low-cost first step on a chair that is otherwise the right height. If the chair cannot adjust in height or the seat is too deep, an ergonomic chair is the better fix.
What is the best sitting position for lower back pain?
Feet flat, knees about level with hips, lower back supported, and leaning back slightly against the backrest rather than perching forward. Then change position often.
Does a standing desk help lower back pain?
It can, because it lets you break up long periods of sitting. Standing still all day is not the answer either. Switch between the two.
